Nervous System Regulation: 10 Practices to Calm Your Nervous System
Nervous system regulation refers to the body's ability to move fluidly between states of activation and rest, responding to stress when needed and returning to a calm baseline when the threat has passed. When the nervous system is regulated, you can handle difficult situations without becoming overwhelmed, rest without feeling guilty or restless, and access emotional responses without being flooded by them. When it is dysregulated, the body gets stuck in a state of high alert, shutdown, or cycles rapidly between the two without finding a stable middle ground.
For women carrying chronic stress, trauma histories, or years of emotional suppression, dysregulation is not a character flaw. It is the nervous system doing exactly what it learned to do under sustained pressure. The nervous system is not fixed. It is plastic, meaning it can be retrained through consistent, body-based practice over time.
This post covers what nervous system regulation is, why it matters for trauma healing, signs that your nervous system may be dysregulated, and ten practices that support regulation over time. These are distinct from breathwork, shaking, and somatic movement exercises covered in other posts on this site. They draw from relational neuroscience, environmental psychology, and body-based therapy traditions.

What is nervous system regulation
The autonomic nervous system (ANS) governs the body's involuntary functions, heart rate, breathing, digestion, and the stress response. It operates through two primary branches. The sympathetic branch activates the body for action, increasing heart rate, tensing muscles, and sharpening focus in response to perceived threat. The parasympathetic branch returns the body to a state of rest and recovery once the threat has passed.
Dr. Stephen Porges' polyvagal theory adds a third state to this framework. At the top of the hierarchy is the ventral vagal state, associated with social engagement, safety, and connection. This is the state in which learning, healing, creativity, and genuine rest are most accessible. Below that is sympathetic activation, fight or flight. Below that is dorsal vagal shutdown, the freeze or collapse response the body enters when fight or flight feels futile.
Nervous system regulation means having flexible access to the ventral vagal state and the ability to return to it after periods of activation or shutdown. A regulated nervous system does not mean a nervous system that never gets stressed. It means one that can respond to stress and recover from it without getting stuck.
Why nervous system regulation matters for trauma healing
Trauma disrupts the nervous system's ability to complete its stress response and return to baseline. When a threatening experience occurs and the body's protective response is not fully completed, the incomplete response remains stored in the nervous system as a physiological pattern. This is why trauma symptoms, hypervigilance, emotional numbness, chronic tension, and difficulty feeling safe, persist long after the original event.
Nervous system regulation is the foundation of trauma healing. Without a nervous system that can tolerate moderate activation without flooding or shutting down, deeper trauma processing is difficult to access and sustain. Building regulation capacity first creates the conditions in which trauma work becomes possible and effective.
For women of color carrying the compounded weight of racial stress, generational trauma, and the sustained cultural expectation to perform strength and composure, the nervous system has often been running in survival mode for years. Regulation practices acknowledge this as a physiological reality and provide concrete tools for shifting it.
Signs of a dysregulated nervous system
Dysregulation presents differently depending on whether the nervous system is stuck in sympathetic activation or dorsal vagal shutdown.
Signs of sympathetic dysregulation include chronic anxiety, difficulty sleeping, jaw clenching, shallow breathing, muscle tension that does not resolve with rest, hypervigilance, irritability, difficulty concentrating, and a persistent sense that something is about to go wrong even when circumstances are calm.
Signs of dorsal vagal dysregulation include chronic fatigue that sleep does not fix, emotional numbness, difficulty feeling motivated or engaged, a sense of going through the motions without feeling present, social withdrawal, and a flattened emotional range where neither distress nor joy feels fully accessible.
Many women cycle between both states, moving from periods of high activation and anxiety into periods of collapse and numbness, without sustained access to the regulated, socially engaged state in between.
10 practices to calm your nervous system
1. Time in nature
Exposure to natural environments has measurable effects on the autonomic nervous system. Research published in Frontiers in Psychology documents significant reductions in cortisol, heart rate, and sympathetic nervous system activity following time spent in natural settings compared to urban environments. A 2019 study found that spending a minimum of 120 minutes per week in nature was associated with significantly better health and wellbeing outcomes.
For nervous system regulation purposes, the quality of presence in nature matters as much as the duration. Walking slowly, allowing the eyes to rest on natural forms rather than screens or task-oriented targets, and noticing sensory details, the temperature of air, the texture of ground underfoot, the quality of light, engages the parasympathetic nervous system and the orienting response simultaneously. Even brief daily contact with natural environments, a park, a garden, a tree-lined street, contributes to baseline regulation over time.
2. Co-regulation through safe relational contact
Polyvagal theory identifies co-regulation as the most powerful regulator available to the human nervous system. Co-regulation is the process by which one regulated nervous system helps another to regulate through proximity, tone of voice, facial expression, and felt safety. It is the physiological basis of secure attachment and the reason that isolation reliably worsens dysregulation.
Intentional co-regulation means spending time with people whose presence consistently produces a sense of calm, safety, and being seen. This is distinct from social obligation or performance. The nervous system reads cues of genuine safety through the prosody of voice, the relaxation of facial muscles, and the absence of threat signals in the environment. Identifying one or two relationships that reliably produce this felt sense and prioritizing time in them is a direct nervous system regulation practice, not a social preference.
3. Rhythmic movement
Rhythm has a direct organizing effect on the nervous system. Repetitive, predictable movement activates the cerebellum and engages the vestibular system in ways that promote regulation. Walking at a steady pace, rocking, swaying, dancing to a consistent beat, or even drumming all draw on this mechanism. Research on rhythmic auditory stimulation documents improvements in motor function, mood, and stress regulation across clinical populations.
For women whose nervous systems have been conditioned toward hypervigilance, the predictability of rhythm is itself regulating. The nervous system can anticipate what comes next, which reduces the background vigilance required to monitor for threat. A daily walk at a consistent pace, a brief session of movement to music, or even rocking gently in a chair contributes to regulation through this mechanism.
4. Heat therapy
Sustained heat exposure through warm baths, saunas, or hot showers activates the parasympathetic nervous system and triggers the release of endorphins and dynorphins, the body's endogenous mood-regulating compounds. Research on sauna use documents reductions in cortisol, improvements in cardiovascular function, and significant decreases in depressive symptoms with regular use. A study published in JAMA Internal Medicine found that frequent sauna bathing was associated with reduced risk of cardiovascular disease and all-cause mortality.
For nervous system regulation, the key variable is duration. A brief hot shower activates and then quickly resolves. Sustained heat exposure of 15 to 20 minutes allows the body to move through sympathetic activation into a deeper parasympathetic response. A warm bath in the evening, practiced consistently, can lower baseline arousal and support the nervous system's transition into the rest state needed for restorative sleep.
5. Creative expression
Creative expression, through visual art, writing, music, or movement, engages the default mode network of the brain, the neural network associated with self-referential processing, imagination, and meaning-making. Research on expressive arts in trauma treatment documents reductions in PTSD symptoms, improvements in emotional regulation, and increased access to pre-verbal and body-based material that verbal processing does not reach.
For women who have spent years in environments that required emotional suppression, creative expression provides a channel for material that has had no outlet. The regulation benefit does not require artistic skill or a finished product. It comes from the process of externalizing internal experience through a medium that bypasses the critical, analytical mind. Journaling without editing, drawing without a goal, moving to music without choreography are all effective forms.
6. Sleep as nervous system practice
Sleep is the primary biological mechanism through which the nervous system consolidates learning, processes emotional material, and repairs physiological stress damage. During slow-wave sleep, the glymphatic system clears metabolic waste from the brain, including stress-related byproducts. During REM sleep, emotional memories are reprocessed in a neurochemical environment that reduces their physiological charge. Matthew Walker's research, documented in Why We Sleep, establishes that chronic sleep deprivation impairs emotional regulation, increases amygdala reactivity, and maintains the nervous system in a state of sympathetic dominance.
Treating sleep as a nervous system regulation practice means approaching it with the same intentionality applied to other practices. A consistent sleep and wake time, a room temperature between 65 and 68 degrees Fahrenheit, the elimination of blue light exposure 60 to 90 minutes before sleep, and a brief wind-down practice that signals the nervous system toward rest are all evidence-based supports. For women whose nervous systems are chronically hyperactivated, sleep quality is often the first variable to address before other regulation practices can take full effect.
7. Weighted blanket use
Deep pressure stimulation, the kind provided by a weighted blanket, activates the parasympathetic nervous system through mechanoreceptors in the skin and connective tissue. Research published in the Journal of Sleep Medicine and Disorders documents significant reductions in anxiety and improvements in sleep onset and duration among participants using weighted blankets. The pressure mimics the neurological effect of being held, activating the same neural pathways engaged by safe physical contact and co-regulation.
For women with trauma histories who find physical touch activating or unsafe, weighted blankets provide deep pressure stimulation without the relational complexity of human contact. A blanket weighing approximately 10 percent of body weight is the standard clinical recommendation. Use during rest, reading, or the wind-down period before sleep supports the nervous system's transition into parasympathetic dominance.
8. Nutritional support for the vagus nerve
The gut and the brain are connected through the vagus nerve via the gut-brain axis. Approximately 80 percent of vagal fibers carry information from the gut to the brain rather than the other way around, meaning that gut health directly influences nervous system state. Research on the microbiome-gut-brain axis documents connections between gut microbiome diversity, vagal tone, and emotional regulation.
Practical nutritional supports for vagal tone and nervous system regulation include consistent intake of fermented foods, kefir, kimchi, sauerkraut, and unsweetened yogurt, which support microbiome diversity. Omega-3 fatty acids, found in fatty fish, walnuts, and flaxseed, reduce neuroinflammation and support neurotransmitter function. Magnesium, found in leafy greens, nuts, and seeds, supports GABA activity, the primary inhibitory neurotransmitter in the central nervous system. Consistent meal timing also reduces the low-grade physiological stress associated with blood sugar variability.
9. Expressive writing
James Pennebaker's research on expressive writing, conducted over several decades at the University of Texas, documents consistent reductions in physiological stress markers, improvements in immune function, and decreased trauma symptom severity among participants who wrote about difficult emotional experiences for 15 to 20 minutes over three to four consecutive days. The benefit appears to come from the integration of emotional experience with narrative meaning-making, a process that engages both the limbic system and the prefrontal cortex simultaneously.
For nervous system regulation purposes, expressive writing is most effective when it moves beyond factual description into emotional content. Writing about what an experience felt like in the body, what it meant, and how it connects to current patterns engages the integrative neural pathways associated with trauma processing. Unlike journaling as a general habit, Pennebaker's protocol is specific: write for a fixed duration, about a specific experience or pattern, without editing or concern for grammar or coherence.
10. Structured rest and deliberate stillness
Rest is a physiological state, not the absence of activity. For women whose nervous systems have been chronically activated, the capacity to enter genuine rest, defined neurologically as the dorsal vagal parasympathetic state without the collapse of shutdown, often has to be rebuilt deliberately. Yoga nidra, also called non-sleep deep rest (NSDR), is a structured practice that guides the nervous system into a state between wakefulness and sleep, producing measurable increases in dopamine and reductions in cortisol documented in neuroimaging research from the Copenhagen University Hospital.
A 20-minute yoga nidra session produces restorative effects comparable to several hours of sleep in terms of nervous system recovery. Unlike sleep, it can be practiced at any time of day without disrupting nighttime sleep patterns. Guided audio recordings are widely available and make this an accessible independent practice. For women who find stillness activating rather than restoring, beginning with shorter sessions of five to ten minutes and building gradually allows the nervous system to develop tolerance for rest over time.
Building regulation as a daily practice
Nervous system regulation is a capacity built through consistent, repeated exposure to safety and recovery. The ten practices above work cumulatively. No single practice will regulate a nervous system that has been dysregulated for years. Practiced in combination and with consistency, they shift the baseline over time, increasing the proportion of time spent in a regulated state and reducing the intensity and duration of dysregulation when it occurs.
